Four years plant-based means you're returning, not learning. You know how to shop it, cook it, and what week three feels like. And you were never strict carnivore — you kept kimchi and avocado throughout, which means live cultures and real fiber (~10g per avocado) never fully stopped. Your gut is not starting from zero. Respect the ramp for two weeks and the rest is muscle memory.

Adding quinoa, sweet potato, and grains after a year of carnivore means you're leaving ketosis. Muscles refill glycogen, and glycogen binds water at roughly 3g of water per 1g of carbohydrate.
You will gain 3–5 lbs in week one. It is water, not fat.
If you don't expect it, you'll eat perfectly for nine days, see the scale up four pounds, decide plants made you fat, and go back to wings. Judge by the two-week trend line, not week one. Also expect a mild energy dip for 7–10 days while you re-adapt to burning carbs — same process as keto adaptation, running the other direction. You've done that before.
The Bowl — build it in six layers

GREENS BASE — chopped greens, spinach, chard, cabbage. Cooked week 1, raw after.

GRAIN — quinoa, amaranth, or buckwheat. ~1 cup cooked. Rinse quinoa first (saponins).

MAIN PROTEIN — tempeh 6 oz · salmon 5 oz · shrimp 5–6 oz. Seafood 3–4× per week.

SECOND PROTEIN — homemade hummus, edamame, or a little tofu. This layer is what gets you to 110g.

COLOR + BULK — broccoli, peppers, mushrooms (use shiitake), cucumber, sweet potato, garlic.

FINISH — EVOO, lemon or lime, walnuts/pecans/almonds, ½ avocado. Berries on the side.

FERMENTED — every single bowl. 1–2 tbsp kimchi or sauerkraut. Non-negotiable during the rebuild. See below.
Why lemon or lime is doing real work: vitamin C sharply increases absorption of plant (non-heme) iron. On carnivore your iron arrived pre-absorbable. Now the citrus is the mechanism. Squeeze it on the greens, not just for taste.
Protein — the number that protects the muscle
At 47, the goal is fat off with lean mass intact. You still carry the muscle from a 405 deadlift and a 135 standing press — protein is what keeps it there while the fat comes off. This is what makes "south of 200" look the way you want it to.

Quinoa is the smartest thing on your list — and not for the protein. Legumes are specifically deficient in methionine; grains are higher in it. The study's whole finding is methionine low but sufficient. Quinoa + hummus + tempeh supplies exactly the amino acid your plant base is short on. You rebuilt the LDMM arm without being told. Amaranth and buckwheat rotate in for the same job.
🚻 The two-week fiber ramp
Good news: you kept kimchi and avocado on carnivore, so your fiber-digesting bacteria were never fully wiped out — this ramp is shorter than a strict carnivore would need. But a year of low fiber still means the populations are thin, and a full day's fiber in one OMAD sitting is the failure mode: bloating and urgency, six hours later, in a Prius. Two weeks of respect and you're through it.

The advanced option — you're qualified for it
You've done multiple 5-day water fasts, so this is available to you. An extended fast substantially shifts the gut microbiome — it starves the existing populations, and the refeed window is when new ones establish. Fast to clear the deck, refeed on the diet you want as default.
Run: a 48–72 hour water fast on a Sunday (never a driving day), then refeed slowly on plants — broth and soft cooked greens first, small and frequent for 24 hours, building over 3–4 days. You compress the ramp even further — and since you kept kimchi running, you already have cultures to reseed with. Refeed slow — that's the part that demands care, even for you.
Four things that keep it painless
- Rinse canned chickpeas hard before blending hummus — the gas-causing oligosaccharides sit in the can liquid.
- Cooked before raw. Steamed chard beats a raw kale salad by a mile in week one.
- Hummus and sweet potato are your gentlest entries — blended and soft fiber. Lean on them early.
- Water goes up with fiber. Fiber without water is what actually hurts. Full gallon.
Eat by color — the actual mechanism
The colorful bowl isn't aesthetic. Different pigments are different polyphenol classes: anthocyanins in the berries and purple cabbage, sulforaphane in broccoli, betalains in chard stems, carotenoids in sweet potato and peppers.
The finding that matters for you specifically: in the American Gut Project, people eating 30+ different plant species per week had markedly more diverse gut microbiomes than those eating fewer than 10 — regardless of whether they called themselves vegetarian. You're rebuilding a microbiome from near-zero. Variety isn't a bonus; it's the mechanism that fixes your one real obstacle. Count species per week, not servings per day.
Your list already covers ~20. Rotating grains (quinoa/amaranth/buckwheat), nuts (walnut/pecan/almond), berries (blue/black/rasp) and greens (spinach/chard/cabbage) gets you past 30 without buying anything new.

Buying on the road runs $15–25/day = $105–175/week. This lands at the bottom of that range while being dramatically better food — and if you drop to salmon/shrimp twice a week instead of four, it's ~$100. Either way you're not spending more, and every dollar under $105 goes straight to the $3,000.
Don't cheap out on: the seafood (your methionine "sufficient" + omega-3 + B12 + zinc), and the finishing olive oil — polyphenols are the point and heat destroys them, so cook with cheap and finish with good.

The 2 PM anchor is the right call — it lands in your existing home block, fuels the dinner drive, and puts distance between eating and lying down. Given the hiatal hernia history, that spacing is worth more than any single food choice.
🦠 Fermented foods — your highest-leverage item
Everything else on your list is fiber — food for bacteria you don't currently have. Kimchi and sauerkraut deliver the bacteria themselves. You're not just fertilizing an empty field; you're planting it. And you already eat kimchi, so this isn't a new habit — it's one you kept through carnivore and now scale up.
Stanford, Wastyk et al., Cell 2021: a fermented-food diet increased microbiome diversity and lowered inflammatory markers — and did it more effectively than a high-fiber diet alone. For a man rebuilding a gut from near-zero after a year of carnivore, that's the most targeted intervention on your entire list.
- Refrigerated section only. Shelf-stable kraut is pasteurized — bacteria dead, you're eating sour cabbage. Look for "raw," "unpasteurized," or "live cultures," and it should be cold.
- 1–2 tbsp daily beats a big serving twice a week. Consistency matters more than volume with live cultures.
- The sodium is a feature. Fasting + sweating in a car + coming off carnivore = you need salt. This delivers it with probiotics attached.
- Hiatal hernia note: kimchi is spicy and fermented — both possible reflux triggers. Sauerkraut is the gentler option if you ever notice anything.
📏 How you measure this — scale goes last
176 was the wrong target and it's retired. That was the Army's screening table max for your height and age — never a measure of your healthy weight. You were often over 200 while maxing your PT test, which means you passed on body fat and your real fit weight at 21 was north of 200. With a 405 deadlift and a 135 standing press in your history, chasing 176 at 47 would mean stripping off muscle to satisfy a chart that never applied to you correctly.
The target is south of 200 with abs. For your frame and muscle base that's real, healthy, and achievable — and it's judged by look and feel.

What to watch
- Electrolytes. You know this cold from the water fasts — just don't assume plants cover sodium. Keep salting; the kraut and kimchi help.
- Two-week trend, never week one. Glycogen water will read as fat gain and it isn't.
- Bloodwork at 90 days. If you have a lipid panel from the carnivore stretch, that comparison is genuinely worth having — and it would make a hell of a Life Max 101 episode.
